Build meals around beans, peas, or lentils, then add vegetables and a whole grain; nuts, seeds, and soy foods can bring variety. Legumes are especially useful because they provide both protein and fiber. Eggs, fish, poultry, and dairy can add protein, but they are not fiber sources on their own.
Start with foods that contribute both protein and fiber
Beans, peas, and lentils are practical anchors for this goal. The USDA includes them in its Protein Foods Group and also classifies them in the Vegetable Group. The American Heart Association describes legumes as sources of protein and fiber, making them an efficient addition when you want both nutrients in a meal.
For a serving-level illustration, the American Heart Association lists about 9 grams of protein and 8 grams of dietary fiber in 1/2 cup of cooked lentils. That figure applies to that cooked serving, not to every lentil dish or mixed meal. Nutrient amounts vary with the food form, cooking, draining, and portion size.
USDA MyPlate counts 1/4 cup of cooked beans, peas, or lentils as one ounce-equivalent in the Protein Foods Group. This is a food-group accounting equivalence, not a universal serving-size prescription or a personalized protein target.

Work legumes into meals you already make
Soups, stews, and casseroles
Stir beans or lentils into a vegetable-rich soup, stew, or casserole. These are familiar formats that can accommodate legumes alongside vegetables and other ingredients. The American Heart Association also suggests adding vegetables to bean or lentil soup.
Cold salads and grain dishes
Use cooked lentils in a cold salad, or combine beans or lentils with a whole-grain base and vegetables. These are flexible ingredient ideas rather than tested recipes; the final nutrient total depends on portions and the specific ingredients used.

Sandwiches and spreads
For a meal that uses animal protein, the American Heart Association gives a tuna sandwich on whole-grain bread as an example. For a plant-based option, its guidance also points to homemade hummus as a way to use legumes. Pair either with vegetables or fruit as suits the meal.
Vary the protein with nuts, seeds, and soy
Beans, peas, and lentils need not be the only plant-based protein foods in the rotation. USDA lists nuts, seeds, and soy products among protein foods, and identifies beans, peas, lentils, nuts, seeds, and soy as vegetarian protein choices. Tofu or tempeh can suit meals where you want a different texture; nuts and seeds can be added where they fit the dish.

Keep the distinction between protein and fiber in mind: eggs, seafood, meat, poultry, and dairy are protein foods, but they do not supply fiber by themselves. A meal can include them while getting fiber from legumes, vegetables, oats, or other whole grains.
Keep whole grains and pantry staples within reach
A few shelf-stable basics make it easier to assemble meals without depending on packaged protein products. The American Heart Association’s quick-meal pantry guidance names dry beans, whole-grain pasta, brown rice, quinoa, and rolled oats. Combine a grain with legumes and vegetables, or use oats as a whole-grain option at breakfast.

Dry lentils may be a useful starting point when cooking time matters. The American Heart Association says, “Dried lentils cook quickly, while dried beans and peas require more preparation time.” Dry beans remain a useful pantry staple, but plan for their longer preparation.

If using canned beans
Compare sodium on labels and choose low-sodium or no-added-salt options when available. The American Heart Association also recommends rinsing beans when sodium is a concern.

If using dried legumes
Choose lentils when you want a legume that cooks quickly relative to dried beans and peas. For dried beans and peas, allow more preparation time, as the American Heart Association notes. The best choice depends on the time available and the texture you want in the dish.
Use nutrition figures for the food and serving they describe
Food composition values are specific to food form and serving size. The lentil example above is for 1/2 cup cooked lentils; it should not be applied unchanged to dry lentils or a larger portion. USDA’s FoodData Central provides food records and composition data, with different data types and update schedules. Check the specific food record and its version when you need a precise value.
