Build the tracker around a plain-text program.md file, not around the chatbot’s memory. Put your exercises, schedule, equipment limits, progression rules and effort caps in that file; log every completed set in a consistent history; then require OpenClaw to read the latest session, apply the exercise’s written rule and round the result to a load you can actually assemble.
Antihost offers VPS plans with one-click OpenClaw, NVMe storage and a 14-day free trial.
Keep the first version manual. Once it correctly handles completed reps, missed reps, high RPE, missing data and plate rounding for at least a week, add reminders, cron jobs, chat channels and weekly reports. OpenClaw should execute your rules and ask for confirmation when a situation is outside them—not invent a program or make an unreviewed training decision.

A useful progressive-overload tracker answers one narrow question: given the last completed session for an exercise and the rule in your program, what should you attempt next? It should also explain the answer in one sentence and stop when the data is incomplete or a warning is present.
The tracker is not a coach with permission to rewrite your plan. Deven Goratela, the author of the implementation tutorial, states the boundary plainly: “The goal is not to let OpenClaw control your training.” OpenClaw applies the rules you write, asks before adding an exercise or overriding a note, and leaves the final decision with you.

Set up a private OpenClaw workspace
Choose where the Gateway runs
Official installation documentation describes package-manager, source-build and hosted-installer paths. A local installation keeps the records on your machine and is suitable when you can run OpenClaw whenever you log a session. A managed, always-on Gateway is useful when you want scheduled reminders or reports to run while your computer is off. Both approaches can use the same file-based program and history.
| Implementation | Persistence | Best fit | Trade-off |
|---|---|---|---|
| Local machine | Files in your local workspace | Manual logging and maximum local control | Scheduled jobs cannot run while the machine is unavailable |
| Managed always-on Gateway | Workspace kept on the continuously running Gateway | Daily targets, reminders and weekly reports | Requires careful account, backup and privacy settings |
| Source installation | Same file model, with code under your control | Readers who need to customize skills or deployment | More maintenance than a package or hosted installer |
Create the workspace and protect it
OpenClaw’s official setup documentation places skills, prompts and memories in ~/.openclaw/workspace. Keep program.md, workout history and generated reports there so every recommendation reads from one known location. Treat the directory as a private training record: restrict access to your user account, use encrypted storage where available and make private backups before changing automation.
Do these 3 things before closing this tab:
1Clear out junk files and repair common Windows errors2Fix the driver behind crashes, sound loss and screen glitches3Repair Windows errors before they cause bigger problemsYou can create the directory before configuring the agent:
mkdir -p ~/.openclaw/workspace
Do not put health details, injury notes or identifying information into a shared channel unless you have deliberately accepted that exposure. If you move the Gateway to another machine, copy the workspace privately and verify that the new instance can read the program and history before enabling scheduled jobs.
Make program.md the source of truth
The file should contain every fact that can change a recommendation. A concise Markdown document is easier to inspect than a hidden database and can be versioned or backed up with the rest of your workspace.

# My Training Program
## Equipment
- Barbell weight: 20 kg
- Plates available per side: 25, 20, 10, 5, 2.5, 1.25 kg
- Smallest practical increase: 2.5 kg total
## Weekly schedule
- Monday: Day A — Lower
- Wednesday: Day B — Upper
## Day A — Lower
- Back squat: 3x5
- Romanian deadlift: 3x8–12
## Day B — Upper
- Bench press: 3x5
- Overhead press: 3x5
## Progression rules
- Add weight only when all prescribed sets and reps are completed.
- For double progression, add reps within the range before adding weight.
- Hold weight when target reps are missed.
- Hold weight when the final working set is RPE 9 or higher.
- Round suggestions down to the nearest loadable weight.
## Safety and control
- Ask before adding an exercise or changing a prescription.
- Treat a warning note as a reason to hold and ask for clarification.
- Never infer an unrecorded set, rep or load.
Replace the example values with your actual bar weight, plates and prescriptions. List plates per side and state whether an increase is total or per side; otherwise a mathematically correct recommendation may be physically impossible. If you use dumbbells, machines or fixed-weight equipment, describe the available increments in the same section.

Keep rules explicit and local to each lift
Global rules are useful defaults, but a lift-specific rule must win when the two differ. For example, a bench press may use linear progression after a successful 3×5, while a Romanian deadlift may use a 3×8–12 double-progression range. Write the increment, the success condition, the hold condition and the rounding instruction together so OpenClaw does not have to guess.
Define a record that cannot be misread
At minimum, every completed entry needs the exercise name, date, sets, reps and weight. RPE or reps in reserve (RIR) let you make recommendations more conservative, but they are optional. Notes capture context such as pain, unusual fatigue, a missed warm-up or equipment differences.
| Field | Required? | Example | Why it matters |
|---|---|---|---|
| Date | Yes | 2026-10-12 | Identifies the latest completed session |
| Exercise | Yes | Bench press | Matches the entry to the rule in program.md |
| Sets and reps | Yes | 5, 5, 5 | Shows whether the prescription was completed |
| Load | Yes | 80 kg | Provides the starting point for the next target |
| RPE or RIR | No, recommended | RPE 8 | Applies effort caps and conservative holds |
| Notes | No, recommended | Last rep slow, no pain | Surfaces concerns that numbers alone miss |
Use a consistent history format
One Markdown entry per exercise is enough for a small program. Keep the actual reps for each set rather than recording only a total.
## 2026-10-12
- Exercise: Bench press
- Load: 80 kg
- Reps: 5, 5, 5
- Prescribed: 3x5
- RPE: 8
- Notes: Completed all working sets; final rep controlled.
- Exercise: Romanian deadlift
- Load: 80 kg
- Reps: 10, 10, 10
- Prescribed: 3x8–12
- RPE: 8
- Notes: No concerns.
If a set or load is unknown, write that it is unknown instead of filling it in from memory. OpenClaw should ask a clarification question and make no target until the record is complete enough to evaluate.

Implement the recommendation loop
Every request for a target should follow the same sequence. This prevents a recent but incomplete set from being treated as a successful session.
- Read
program.md. Confirm the exercise exists, its prescription, its progression rule, effort cap and rounding method. - Find the latest completed entry. Do not select a planned, skipped or partially logged session as the baseline.
- Check the prescription. Compare every recorded set and rep with the required sets, reps or rep range.
- Review effort and notes. Check RPE, RIR and any warning such as pain, unusual fatigue or a request to hold.
- Apply the exercise-specific rule. Increase, add reps, repeat the load or ask for clarification according to the written rule.
- Round to available equipment. Use the plate inventory or fixed increments in
program.md; never return an unmakeable number. - Return one target and one reason. State the load, sets and reps, then identify the exact condition that caused the decision.
Prompt boundary for OpenClaw
Place a standing instruction in your workspace or skill that enforces the loop:
For every progression request:
1. Read program.md before deciding.
2. Find the latest completed entry for the named exercise.
3. Verify prescribed sets and reps from the recorded set-by-set data.
4. Review RPE, RIR and notes.
5. Apply only that exercise's written progression rule.
6. Round down to a loadable weight from the equipment list.
7. If data is missing, the exercise is absent, reps were missed, final-set RPE is 9 or higher, or a note flags a concern, hold the load and ask a clarification question.
8. Return the target and one-sentence reason. Do not add exercises or change prescriptions without confirmation.
Encode the common progression patterns
Linear progression after a successful prescription
Suppose the latest bench-press entry is 80 kg for 3×5 at RPE 8, and the rule says to add 2.5 kg after all prescribed reps. The next target is 82.5 kg for 3×5. The reason is that every prescribed rep was completed at an acceptable effort. If your inventory cannot build 82.5 kg, the rounding rule must choose the nearest permitted load—here, rounding down would keep the target at 80 kg.
Hold after missed reps or excessive effort
If the record is 80 kg for 5, 5, 3 at RPE 10 against a 3×5 prescription, the next target remains 80 kg for 3×5. Missing the final two reps and reaching the effort cap are independent reasons to avoid an increase. The response should name the hold condition rather than implying failure or inventing a deload.

For a Romanian deadlift prescribed as 3×8–12 with a rule to add 5 kg only after 3×12, 80 kg for 3×10 produces 80 kg for 3×11 next. Once 80 kg for 3×12 is logged, the next prescription becomes 85 kg for 3×8. This keeps the load fixed while reps climb through the range, then resets reps at the higher load.

Rounding is part of the rule, not a final cosmetic step
Calculate the theoretical increase, then map it to equipment. With a 20 kg bar and plates of 25, 20, 10, 5, 2.5 and 1.25 kg per side, the smallest symmetrical increase is 2.5 kg total. A suggestion such as 83 kg cannot be loaded from that inventory; rounding down may produce 82.5 kg or, if that is also unavailable for the exercise, a hold at the current weight. Record the rounded value in the history so later decisions use what was actually lifted.
Log sessions through chat without losing precision
Direct chat is the simplest input channel. Telegram or WhatsApp can be added later, but the message must still contain the same fields as a file entry. A compact logging message might be:
2026-10-12 | Bench press | 80 kg | 5,5,5 | RPE 8 | all reps completed
Have OpenClaw echo the parsed record before saving it. If it reads “80” without knowing whether that means kilograms, pounds, total load or per-hand weight, ask before writing. If you report only “bench felt good,” the agent should request the missing load and set-by-set reps rather than infer them.

Add automation only after the core loop works
Automation is valuable when it reduces forgetting, not when it hides an untested rule. Validate manual recommendations first, then add one automation at a time.
| Automation | Purpose | Safe first version |
|---|---|---|
| Cron schedule | Deliver the day’s planned target | Read the schedule and latest history; send a reminder only when the exercise and rule are unambiguous |
HEARTBEAT.md checks |
Detect missed workouts or possible deload triggers | Report the condition and ask for confirmation; do not silently alter the program |
| Weekly report | Summarize completed sessions, loads, reps and holds | Generate a text report from recorded entries and label missing data |
| Telegram or WhatsApp input | Log away from the computer | Echo the parsed entry and require confirmation when units or sets are unclear |
A continuously running Gateway can execute cron reminders and reports while a local process may not. Keep the same workspace and rules in either deployment so changing where OpenClaw runs does not change how progression is calculated.

Validate the first week manually
Use real sessions to test each branch before trusting automation. Keep a short checklist next to your log:
- Correctly parsed exercise, date, units, load and every set’s reps.
- Selected the latest completed entry rather than a planned or partial entry.
- Applied the correct lift-specific rule when two exercises use different methods.
- Increased only after all prescribed work was complete.
- Held the load after a missed rep, final-set RPE of 9 or higher, or a warning note.
- Rounded every target to plates or fixed increments you actually own.
- Asked for clarification instead of inferring a missing set, load or exercise.
- Returned a target with a one-sentence reason that matches the recorded evidence.
- Produced reminders at useful times without creating duplicate or stale targets.
Do not add photo logging, spreadsheets or shared reports until these checks pass. A spreadsheet can improve review later, but it should be a view of the file history, not a second source of truth.

Troubleshoot common failures
The target increases after a bad set
Inspect the stored reps and RPE, then inspect the rule order. The hold conditions must be evaluated before the increase condition. Correct the history if a set was misparsed and rerun the request; do not manually raise the next load to compensate.
The recommendation is not loadable
Check whether the equipment section lists total load, per-side plates and bar weight. Add the smallest practical increment and require rounding down. If the equipment list is incomplete, OpenClaw should ask which plates or dumbbells are available.
OpenClaw invents an exercise or prescription
Add the exercise-exists check to the standing prompt and state that absent exercises require confirmation. Keep schedule and exercise names in program.md; do not rely on a conversational memory of what you intended.
A reminder uses an old session
Mark entries as completed only after the workout is actually logged, and have the reminder query the latest completed date. A planned target must never become evidence that the target was achieved.

The available OpenClaw material describes an implementation pattern and worked examples; it does not provide a controlled study, accuracy benchmark, adherence percentage or training-outcome statistic. Treat the tracker as a personal record-keeping and rule-application tool. Validate it against your own sessions, and consult a qualified professional for pain, injury, medical conditions or training decisions outside the written program.
Keep backups private, review generated reports before sharing them and remember that a chat channel may retain messages outside your workspace. The safest architecture is a small, inspectable rule file, complete records and confirmation whenever the data or situation falls outside those rules.
